The supplement aisle is long and the evidence is short. Four things have enough human trial evidence, across enough people, to be worth a line on a longevity site: creatine monohydrate for strength and muscle, vitamin D3 where a test shows it low, omega-3 from fish oil for the fats the diet is short of, and magnesium for sleep and for the shortfall most modern diets carry. Everything else sold beside them is either unproven, proven for a condition you do not have, or a version of one of these four at a higher price.

Creatine.
Creatine monohydrate is the most studied supplement in sport, with decades of trials showing more strength and muscle from the same training, and newer work on the brain and on older adults. It is a white powder taken daily in water, the plain monohydrate form, and nothing branded beyond that does more. On a shape protocol it is one of the two things, with protein, that help the weight that leaves be fat; on the strength protocol it is the obvious pairing.
It holds a little water in the muscle in the first weeks, which the scale shows and the tape does not; that is the reason to measure the waist.
Vitamin D, omega-3, magnesium.

Omega-3 fish oil supplies two fats, EPA and DHA, that a diet low in oily fish is short of; the label lists the amount of each per capsule, and that number is what to compare. Magnesium glycinate is the form people take at night for sleep and for the shortfall a diet of rice and meat carries; the citrate form is for other things and the oxide form is mostly not absorbed.

What to look for, and what to ignore.
On the label: the form, creatine monohydrate, vitamin D3, EPA and DHA in milligrams, magnesium glycinate. The amount per serving. A brand you can find again. Ignore proprietary blends, stacks, anything with a name that promises a result, anything with a testimonial on the tub, and anything sold by a person rather than a shop. Buy from the retailer's own store or a pharmacy shelf.
