Easy cardio, and where to do it here.
The talking-pace effort, the loops people use before six, and the heat that sets the hours.

the protocol it funnels to
Before you start.
- This page is about easy cardio, the kind you can talk through, and where to actually do it in this city.
- Zone 2 is the effort at which the body burns mostly fat and the heart gets stronger without wearing you out. It is walking fast, or running slowly, for a while.
- You leave with the effort, the places, the hours that work in the heat, and a way to log it.
What zone 2 is, and why it matters.
Zone 2 is the effort at which you can still hold a conversation but would rather not sing: a brisk walk for most people, a slow run for the fitter. At that effort the muscles burn mostly fat and the mitochondria, the cell's engines, are asked to do the thing they do best for long enough to get better at it. Two to three hours a week of it, in sessions of forty-five minutes or more, is the pattern the longevity literature keeps returning to, and it is the single cheapest thing on this site.
It is also what raises the fitness estimate on the VO2 max page and what makes the afternoon steadier on the energy protocol. It is not a fat-loss method on its own; that is the shape protocol's job. It is the floor.
Where, in Manila.
BGC has the loop most people use: the wide pavements from Bonifacio High Street through the park and back are flat, lit and busy early. Ayala Triangle in Makati is a short loop that people repeat before the offices open. The University of the Philippines Diliman academic oval is the classic: a two-kilometre loop under acacias, closed to cars on the early mornings and Sundays that the university publishes. Marikina's riverbanks are long and flat. Quezon Memorial Circle has a lit loop. Every one of them is full before six in the morning, which tells you the hours.
Treadmills are the honest answer for the rest of the day. Any gym has one, and forty-five minutes at a walking pace with an incline is zone 2 in an air-conditioned room. A stationary bike does the same with no impact.
The heat, and the hours.
By nine the pavement is hot and by eleven the air is. Outdoor zone 2 in Manila is a before-seven or after-six activity for most of the year, and the rainy season moves it indoors for weeks at a time. Water before and during; more than seems necessary on a shape protocol, where thirst falls with appetite. A cap and a light shirt. If the effort feels harder than it should in the heat, it is, and the heart rate says so; slow down to the talking pace rather than holding the speed.
Consistency beats intensity here. Four forty-five-minute sessions at a talking pace do more than one hard hour, and they are the ones you keep doing.
Knowing the effort, and logging it.
The talking test is enough. A watch adds a heart rate, and the zone is roughly sixty to seventy percent of your maximum, which the watch estimates; the tracking page says which are sold here. Log the session as a note in the Tracker with the minutes, and the energy score that afternoon will tell you what it did.
Monthly, the VO2 estimate on the watch or a timed effort on the same route. The number goes up slowly and then it holds, which is the point.
Three sessions of forty-five minutes a week is the floor most people can hold in this city with a commute; two long ones and a short one works as well. What matters more than the split is that the effort stays easy enough to repeat on Thursday what you did on Monday, for months. A session that leaves you flattened was zone 3, and it counts for less than it felt like.
How it fits your protocol.
The energy protocol is built on NAD+ and MOTS-c, which work at the level of the cell's fuel and how it is made; zone 2 is the training that asks the cell to use that fuel, and the two together are why the sheet asks you to log training output from week one. The shape protocol benefits the same way: easy cardio keeps the afternoon steady while appetite is low, without the wear of hard sessions.
The Tracker logs the minutes and the energy score on the same day, so the pairing is visible on one chart.
Energy protocols here are built on NAD+ and MOTS-c. Yours starts with three minutes.
Get startedQuestions
How do I know I am in zone 2?
You can talk in full sentences but would rather not sing. A watch adds a heart rate, roughly sixty to seventy percent of your maximum.
How much a week?
Two to three hours, in sessions of forty-five minutes or more. Four walks beats one hard run.
Is walking enough?
A brisk walk is zone 2 for most people. As fitness rises, the same effort becomes a slow run.
Where is safe to run early?
The BGC loop, Ayala Triangle, the UP Diliman oval on its car-free mornings, the Marikina riverbanks and Quezon Memorial Circle are the ones people use. All are busy before six.
Does it burn fat?
At that effort the body burns mostly fat, but the shape protocol is what changes body composition. This is the floor under it, not the method.
